The Warm-Up
A warm-up is a period of preparation performed before the main activity. It prepares the body physically and mentally for exercise and reduces the risk of injury.
Stages of a Warm-Up
A good warm-up has three stages, performed in order:
Stage 1: Pulse Raiser (5–10 minutes)
- Light aerobic activity that gradually increases heart rate and body temperature.
- Examples: light jogging, skipping, cycling, or sport-specific movement (e.g. dribbling a ball).
- Intensity should start low and gradually increase.
Stage 2: Stretching (5–10 minutes)
- Dynamic stretching is recommended before exercise — this involves controlled movements through the full range of motion (e.g. leg swings, arm circles, walking lunges).
- Static stretching (holding a stretch) is generally better suited to the cool-down, though gentle static stretches may be included.
- Focus on the muscles and joints that will be used in the activity.
Stage 3: Sport-Specific / Skill Rehearsal (5–10 minutes)
- Practising movements and skills specific to the activity at increasing intensity.
- Examples: passing drills before a football match, practising serves before a tennis match, shooting practice before a basketball game.
- Helps with mental preparation and neuromuscular coordination.
Physiological Effects of a Warm-Up

The Cool-Down
A cool-down is performed after the main activity. It helps the body return to its resting state safely and promotes recovery.
Stages of a Cool-Down
Stage 1: Light Exercise / Active Recovery (5–10 minutes)
- Low-intensity aerobic activity such as gentle jogging or walking.
- Keeps the heart rate elevated enough to maintain blood flow, helping to remove waste products (e.g. lactic acid) from the muscles.
- Prevents blood pooling in the extremities — if you stop suddenly, blood can collect in the legs (aided by gravity), which may cause dizziness or fainting because less blood returns to the heart and brain.
Stage 2: Static Stretching (5–10 minutes)
- Holding stretches for 10–30 seconds per muscle group.
- Muscles are warm and pliable after exercise, making this the best time to improve or maintain flexibility.
- Helps to realign muscle fibres and reduce muscle tightness.
- Focus on the major muscle groups used during the activity.

Why Are Warm-Ups and Cool-Downs Important?
Consequences of NOT Warming Up
- Increased risk of muscle strains and tears (cold muscles are less elastic)
- Increased risk of joint injuries (less synovial fluid, stiffer ligaments)
- Poorer performance (muscles contract less efficiently when cold)
- Greater chance of cardiovascular stress (sudden intense exercise without preparation)
Consequences of NOT Cooling Down
- Blood pooling in the legs → dizziness or fainting
- Increased muscle soreness (DOMS) the following day
- Slower removal of lactic acid → prolonged fatigue
- Greater muscle stiffness and reduced flexibility
- Missed opportunity to improve flexibility when muscles are warmest

- Always link your answer to the specific sport or activity mentioned in the question.
